BMR isn't the problem. Multiplying it wrong is.
Every diet plan starts with calculating Basal Metabolic Rate (BMR) — the body's energy expenditure at rest. The issue isn't the calculation itself: there are proven formulas and solid calculators out there. The problem lies in the next two steps:
- 1. Apply the activity factor
- 2. Trusting the number 100% as if it were absolute truth
Let's look at the 4 formulas, which one to choose for each profile, and the 3 mistakes that ruin an entire diet plan.
The 4 most popular formulas
1. Mifflin-St Jeor (1990) — standard recommendation
The most validated method today. Average error of ±10% vs. indirect calorimetry.
Male: BMR = (10 × weight kg) + (6.25 × height cm) − (5 × age) + 5 Woman: BMR = (10 × weight kg) + (6.25 × height cm) − (5 × age) − 161
Use by default for a healthy adult of any body composition. This is the recommendation of the Academy of Nutrition and Dietetics.
2. Harris-Benedict (1919, revised 1984)
The classic. It tends to overestimate BMR in an overweight person (because it was validated on a lean 1919 population).
Male: BMR = 88.36 + (13.4 × weight) + (4.8 × height) − (5.7 × age) Woman: BMR = 447.6 + (9.2 × weight) + (3.1 × height) − (4.3 × age)
Avoid in obese individuals. Use only when comparing with older literature.
3. Katch-McArdle — when you know your body fat %
Accounts for lean mass. More accurate for athletes or people with atypical body composition.
BMR = 370 + (21.6 × lean mass kg)
Where lean mass = weight × (1 − BF%/100).
Use when you have measured body fat % (DEXA, professional bioimpedance, AI photo scan). Beginners usually don't.
4. FAO/WHO (1985) — use in public health
Chart by age range and sex. Useful for quick estimates without extra detail.
Use only when individual data is missing. For real clinical cases, go with Mifflin.
Practical comparison
Client: woman, 30 years old, 143 lbs, 5'5", estimated body fat 28%.

Total difference: ~5%. On a diet, that's negligible compared to the error of the next step.
Mistake #1 — Using a fixed activity factor (e.g., 1.55)
Here's where it goes wrong. The activity factor multiplies BMR to estimate Total Daily Energy Expenditure (TDEE). Most trainers use a ready-made table:
- - Sedentary: 1.2
- - Lightly active (1-3x/week): 1.375
- - Moderate (3-5x/week): 1.55
- - Intense (6-7x/week): 1.725
- - Athlete: 1.9
Problem: this chart was built for a general lifestyle, not for "training + sitting at a desk all day." Trainers take a client who trains 4x a week but works in an office, multiply by 1.55, and overshoot calories by 200-400 per day.
How to fix it
Split the two components:
- 1. NEAT factor (activity outside of training):
- - Desk job, walks very little: 1.2-1.3
- - Mixed job, walks a few hours: 1.4-1.5
- - Active job (waiter, construction worker): 1.6-1.7
- 2. Add structured workout: ~5-7 kcal/min × session duration.
- - A 60-min moderate-intensity strength workout burns roughly 300-400 extra calories.
TDEE = BMR × NEAT + (workout calories × weekly frequency / 7)
Example of the woman above (sedentary + 4x 60min workouts):
- - 1392 × 1.25 + (350 × 4 / 7) = 1.740 + 200 = 1,940 kcal/day
With the traditional formula (1.55): 1392 × 1.55 = 2,158 kcal. Difference of 218 kcal/day = ~2 lbs of fat lost less per month.
Mistake #2 — Not recalculating after weight changes
BMR drops with weight loss (because total body mass decreases). If a client loses 5kg, their diet plan needs to be adjusted.
Recalculate BMR every 3-4kg (7-9lb) lost (or every 4-6 weeks). Without this, clients hit a plateau by month three — and blame you.
Mistake #3 — Treating BMR as an exact number
Even Mifflin has a ±10% margin of error. In someone with hypothyroidism, hyperthyroidism, on antidepressants (which affect metabolism), or in a prolonged calorie deficit (metabolic adaptation of up to −20% in BMR), the error can exceed 25%.
The number is starting point, not the truth. Recalibrate in week 2 based on real progress.
Practical calibration (the "if weight hasn't changed" rule)
- - If weight stayed stable after 2 weeks: you nailed your BMR.
- - Lost 0.5-1kg/week: you're in a proper deficit.
- - Lost more than 1kg/week: aggressive deficit (lean mass loss).
- - Lost less than 0.3kg/week on a stated deficit: your estimate was too high. Cut 100-150 kcal.
